Somewhere along the way, lifting culture decided that cardio was the enemy. Step on a treadmill and your muscles evaporate. Go for a run and you may as well pour your gains down the drain. It is one of the stickiest myths in the gym, and like most sticky myths, it has a grain of truth wrapped in a lot of nonsense.
Here is the honest version. Training for endurance and training for size and strength do pull your body in slightly different directions. Scientists call the friction between them the interference effect, and it is real. But it is small, it mostly shows up when you go to extremes, and the way you set up your training decides whether it costs you anything at all. Let us clear this up so you can run, row, or ride without lying awake worrying about your bench.

What the interference effect actually is
When you lift heavy, your body gets a signal to build muscle and get stronger. When you do a lot of endurance work, it gets a different signal, one that pushes toward efficiency, better oxygen delivery, and adaptations that have nothing to do with getting bigger. Run those two signals at the same time, hard, for a long time, and they can partially step on each other. Strength and power take the biggest hit; pure muscle size is more stubborn and hangs on better.
That is the interference effect in plain terms. Notice the qualifiers, though: a lot of endurance work, hard, for a long time. The average lifter doing a couple of conditioning sessions a week is nowhere near the dose where this becomes a real problem. In most studies, people running both programs still got stronger and still built muscle. They just left a little on the table compared to lifting alone, and only when the cardio volume was high.
Why cardio is worth doing anyway
Before we protect your gains from cardio, let us be clear that you want some. A strong heart and good conditioning are not the opposite of being a lifter; they make you a better one. Better cardiovascular fitness means you recover faster between sets, hold up better through a long session, and can push more total work over a week. It is also, you know, the thing that keeps you alive and healthy for the decades you plan to keep training.
Chasing size while ignoring your engine is a bad trade. The goal is not to avoid cardio. It is to fit it in so it supports the lifting instead of fighting it.

How to run both without the tax
Almost all of the interference problem disappears when you are smart about a few variables. Here is how to program the two so they cooperate.
Separate your hardest efforts. The worst setup is a brutal leg session followed immediately by a hard run, or the reverse. If you can, put hard cardio and hard lifting on different days, or at least several hours apart. When they have to share a day, do the one that matters most to your goal first, while you are fresh.
Lead with your priority. If your main goal right now is strength and size, lifting comes first and cardio is the supporting act: kept moderate, done after or on separate days. If you are training for an event and endurance is the point, flip it, and accept that your lifts may stall a little while that is the focus. You cannot maximize both at the exact same time, so pick a lead for this training block.
Pick kinder modalities. Not all cardio hits the same. Long, pounding runs create the most fatigue and soreness, especially in the legs, which is exactly what you need for squats and deadlifts. Lower-impact options like cycling, rowing, incline walking, or the ski erg build your engine with far less collateral damage to the muscles you are trying to grow. If leg day keeps getting sabotaged, swap the run for the bike for a while.
Mind the total dose. The interference effect scales with volume. Two or three moderate conditioning sessions a week will not dent your gains. Six hard hours of running probably will, if size is your goal. Keep the cardio at the level that serves your health and recovery without turning into a second full training program competing for the same energy.
A simple weekly template
If you want size and strength as the priority but still want to stay conditioned, something like this works for most people. Lift three or four days. Add two cardio sessions: one longer and easy, a brisk walk, an easy bike ride, something you can hold a conversation through, and one short and sharp, a handful of hard intervals on a low-impact machine. Put the easy session on a rest or upper-body day so it does not tax your legs before you squat, and keep the intervals away from your heaviest lower-body work. That is it. You will keep your engine, protect your legs, and never come close to the volume where interference bites.

The mistakes that actually cost gains
Ironically, the thing most likely to stall your progress is not the cardio itself but the sloppiness around it. Doing a hard metcon right before your main strength work, so you are gassed for the sets that matter. Adding cardio on top of an already-packed week without adding any extra food or sleep, so you are just under-recovered across the board. Letting easy cardio quietly turn into hard cardio every time, so nothing is ever truly easy. Fix those and the interference effect becomes a footnote.
And keep your lifting itself tight while you add conditioning. If your rest between heavy sets is drifting because you feel rushed, you will blame the cardio for a problem that is really just short rest. Watch the clock, honor your rest periods, and judge your progress by the numbers on the bar, not by a vague sense that the treadmill is out to get you. A simple timer keeps that part honest.

The bottom line
Cardio does not kill your gains. Too much of the wrong cardio, stacked carelessly on top of your lifting with no extra recovery, can nibble at them, and even then mostly at the strength end. For the vast majority of lifters, the right move is not to avoid conditioning but to program it: separate the hard efforts, lead with your priority, choose low-impact when your legs need protecting, and keep the dose sane. Do that and you get the best of both, a body that is strong and built and also has the engine to use it. Stop fearing the treadmill. Just be smart about when you step on it.
